    Chin ups : Total 50 over 18 sets (following Al's advice to increase reps)
    HIIT with Rower : 5 bouts 30"x30"

    run 5km - 25mins
    seated row- 82kg sets of 11 x 3
    shoulder press 55kg sets of 11 x 3
    Lats pull 70kg sets of 11 x 3
    dumbell should press sets of 11 x 3

    10 minutes chi kung,10 minutes diaphragm breathing,10 squats,20 push ups,5 mile run in warm sunshine.

    Brief warm-up on the bike, couple sets of bicep curls, lat pull downs, and tricep push/pull downs. Some sit-ups and shoulder/back stretches. Then ran a mile.

    50 air squats
    600 m run
    30 jackknife situps
    30 box jumps (13 inch box)
    400 m run
    15 j/n situps
    15 box jumps
    25 air squats.
    And it sucked!
